The short answer for caffeine before a marathon, or any race from a 5K to an ultra: 3 to 6 mg/kg body weight, about 60 minutes before the gun. For a 75 kg runner, that is 225 to 450 mg. A note on the math. Up to 400 mg per day is generally considered safe for healthy adults, per the FDA. A 75 kg runner at 6 mg/kg already hits 450 mg. Most do fine at 3 mg/kg (225 mg), and a 500 mg single dose produced more anxiety, nausea, and palpitations than 250 mg in controlled testing (Kaplan et al., 1997). Doubling the dose is the wrong fix.

What the Running Evidence Actually Shows

The honest answer depends on the test. A 21-RCT running meta-analysis (Wang et al., 2022; 254 participants, doses of 3 to 9 mg/kg) found a statistically significant improvement in time-to-exhaustion tests (g = 0.392, p < 0.001) but only a small improvement in time-trial performance (g = −0.101, p = 0.026). The time-trial number is the one that matters for racing. Sub-one percent. Real, but small. Middle-distance and long-distance subgroups were each non-significant on their own.

A broader 44-study cross-sport meta-analysis (Southward et al., 2018; corrected values from published erratum) found time-trial completion time improved 2.26 ± 2.60% (effect size 0.28 ± 0.12). Two studies found slower times with caffeine.

No randomized controlled trial has ever been run over a full 42.2 km marathon. Marathon guidance is extrapolated from shorter time trials and the late-dose cycling trial below.

The 60-Minute Rule and Format

Capsules and race-morning coffee peak in plasma around 45 to 60 minutes. The ISSN notes that caffeinated gum "may require a shorter waiting time" because buccal absorption skips first-pass metabolism. Swallow a capsule or drink coffee about 60 minutes out, while you are still in the corral line. Gum or buccal formats need only 30 minutes.

5K and 10K

The strongest running field data come from a 2024 parkrun trial (Lynn et al., European Journal of Nutrition). Thirty-six recreational runners chewed 300 mg of caffeinated gum 30 minutes before a Sheffield Hallam parkrun. Caffeine improved 5K time by 17.28 seconds (95% CI: 4.19 to 30.37, p = 0.01). RPE fell 1.21 points. For a 75 kg runner, 300 mg is about 4 mg/kg.

No dedicated 10K field trial exists. The meta-analytic data apply, but the specific gain at 10K has not been isolated. Dose and timing: same as 5K. No top-up needed for either distance.

Half Marathon

Take the full dose before the start. A top-up at this distance is optional and untested.

The only half-marathon field data are cautionary. Cohen et al. (1996) gave 7 endurance-trained runners 5 or 9 mg/kg before a 21 km road race in hot, humid conditions. Neither dose improved race time. Seven runners is tiny, but the combination of heat and high doses is worth noting: 9 mg/kg is in the ISSN's side-effect zone.

Marathon and the 30 km Top-Up

Start with 3 mg/kg about 60 minutes before the gun (180 mg at 60 kg, 225 mg at 75 kg). The conservative pre-race dose leaves room for a second hit between 25 and 32 km, where glycogen thins and the race starts for real.

The best evidence for a late low dose comes from cycling. Talanian and Spriet (2016) gave 15 trained cyclists either 100 mg (~1.5 mg/kg) or 200 mg (~2.9 mg/kg) at minute 80 of a 120-minute ride, then a time trial. Results: 200 mg finished in 26:36, 100 mg in 27:36, placebo in 28:41. Both doses beat placebo (p < 0.05). No equivalent marathon trial exists, but the mechanism transfers: a small dose, late, when adenosine pressure is high. Precision Hydration recommends 50 to 100 mg top-ups past hour three. Ultra: Coach Guidance Only

No randomized trial covers ultramarathon caffeine dosing. Precision Hydration's case data on long-distance triathletes (n = 34, average race ~9 hours) found a mean total intake of 6.68 mg/kg spread across the event. For races over 12 hours, their guidance is to reserve caffeine for later stages, when circadian fatigue peaks.

The ISSN warns that 9 mg/kg brings a high incidence of side effects without additional gain. The smart play: 50 to 100 mg every 2 to 3 hours, saving the largest dose for the night.

What Runners Actually Do

A survey of 254 endurance athletes (Kreutzer et al., 2022) found that only 24% used caffeine supplements despite 85% being habitual caffeine consumers. Recreational runners averaged just 2.0 mg/kg before races. Professionals averaged 3.5 mg/kg. About a third dosed within 30 minutes of a race, and another third dosed 30 to 60 minutes before.

Most runners are under-dosing relative to the literature.

Practice, Heat, Gut, Sleep, Testing

Practice it. Rehearse the exact dose and format on a long training run before race day.

Heat. The Cohen 1996 trial found no caffeine benefit in hot, humid conditions. If your race is warm, temper your expectations.

Gut. GI upset rises with dose and with sugar gels. Consider formats that skip the stomach if you have a sensitive stomach during races.

Sleep. Caffeine's half-life is roughly 4 to 5 hours. A 200 mg dose at 3 PM is still ~100 mg at 8 PM. Afternoon races mean the dose lingers into bedtime.

College runners. The NCAA flags urinary caffeine above 15 mcg/mL, roughly ~500 mg ingested over several hours. A single 3 mg/kg dose is well under, but stacking pre-race coffee, a gel, and a top-up adds up.

Conclusion: Picking the Right Dose for Your Distance

Caffeine before a marathon and shorter races works, with a small, consistent effect across dozens of trials. The pooled running time-trial gain is under one percent. Time-to-exhaustion tests show more. The mechanism is the same at every distance: caffeine blocks adenosine, delaying the perception of effort.

What changes by distance is the dosing strategy, not the dose per kilogram. Short races get one shot. Long races get a small start and a late top-up. Ultras get a spread. Practice the dose you plan to race on, start conservative, and if the day is hot, know the data are thinner than you think.
